Light equipment does not cost you muscle. It costs you the option of taking it easy.
The usual argument about home training is whether you can get anywhere without a barbell. The trials answer a more useful question than that, and the answer splits cleanly in two: for muscle size, load barely matters. For strength, it matters a lot. Most people asking the question want the first and are being sold the second.
The two findings that decide this
randomised
Every load built muscle. Only heavy loads maximised strength.

Every prescription beat doing nothing. Loads above 80% of one-rep max maximised strength gains. For muscle size, all prescriptions promoted hypertrophy comparably, with multiple sets ranking highest. The authors report the result as extremely robust under threshold analysis.

That load is irrelevant. It separates two goals that get treated as one: if you want to be strong, heavy matters, and if you want more muscle, it appears not to. For anyone training at home without heavy equipment, that is the difference between a real limitation and an imagined one.

At light loads, stopping short of failure cost almost all of the growth

25 untrained men, each leg randomly assigned to one of four knee extension protocols for 8 weeks with total volume equated between them: 30% or 80% of one-rep max, each taken to failure or stopped short
Quadriceps cross-sectional area rose 8.1% on heavy to failure, 7.7% on heavy stopped short, and 7.8% on light to failure. Light stopped short produced 2.8% and was not statistically significant. Strength gains were roughly double on the heavy protocols regardless of failure, 33.8% and 33.4% against 17.7% and 15.8%.

That effort substitutes for load when strength is the goal, because it clearly did not here. It also studied one exercise in 25 untrained men over 8 weeks. The practical shape of the finding is narrow and useful: light loads work for size, and they only work if the set is genuinely hard.
What that means with a kettlebell in a spare room
Put the two together and the practical shape is specific. If the only load you own is light relative to what you could lift, the muscle growth is available to you on equal terms, and the price of admission is that the set has to be genuinely hard. The light group that stopped short of failure in that trial got 2.8% and no statistical significance, which is close to having not trained.
This inverts the usual advice about intensity. In a gym with heavy loads you can leave a couple of repetitions in reserve, train well short of failure, and grow perfectly well. At home with light implements, that same conservatism is the difference between the result and nothing.
The other half is strength, and here the equipment genuinely does limit you. Both heavy protocols produced roughly double the strength gain of both light ones. Strength has its own reasons to matter, including that power and the ability to produce force quickly are what predict fractures and falls. So the honest version is that a light home setup gets you most of the muscle and about half the strength, and whether that is enough depends on which you were training for.

Thirty to sixty minutes of strength work a week, and the curve flattens

A meta-analysis of 16 prospective cohort studies in adults, examining muscle-strengthening activity independently of aerobic activity
Muscle-strengthening activity was associated with 10 to 17% lower risk of all-cause mortality, cardiovascular disease, total cancer, diabetes and lung cancer. The dose-response was J-shaped, with maximum risk reduction of roughly 10 to 20% at about 30 to 60 minutes a week. Diabetes was the exception, with an L-shape and benefit continuing up to 60 minutes.

That more is worse. The upturn at the high end of a J-curve in observational data is exactly where confounding bites hardest, and the authors say the influence of higher volumes is unclear rather than harmful. It also cannot establish that starting to train produces the lower risk, only that the people doing it had it.
On kettlebells specifically
Kettlebells have a devoted literature of claims and a thin one of trials. Searching the randomised record returns roughly 30 entries, against several thousand for resistance training in general. Two things follow from that, and they point in opposite directions.
The first is that almost nothing specific to kettlebells has been established. Where they have been compared head to head against barbell work for maximal strength, the barbell has won, which is unsurprising given the loads involved. Claims that kettlebells uniquely build bone, or burn a specific number of calories, trace back to sources far weaker than the confidence with which they are repeated.
The second is that this does not make them a bad tool. A kettlebell loads a movement, and the load and effort findings above are about load and effort rather than about the shape of the object producing them. The evidence gap is about claims made for the implement, not about whether training with one works.
Questions people ask about this
- Can you build muscle without heavy weights?
- Yes, and this is one of the better established findings in the field. A network meta-analysis of 119 hypertrophy trials found all load prescriptions promoted muscle growth comparably. What heavy loads do better is build strength, which is a different goal that gets blended with the first.
- What is the catch with light loads?
- Effort stops being optional. In a trial where each leg got a different protocol and total volume was matched, light sets taken to failure grew the quadriceps 7.8% while light sets stopped short grew 2.8% and missed significance. At heavy loads, going to failure made no difference. Light equipment removes your margin for a comfortable set.
- How little training is worth doing?
- The cohort data on muscle-strengthening activity and mortality finds most of the association arriving by roughly 30 to 60 minutes a week, which is far below what most programmes prescribe. That is observational rather than an experiment, so treat it as a floor worth clearing rather than a dose that has been proven.
- Are kettlebells better than dumbbells or bands?
- Nobody can answer that from the evidence. The kettlebell literature is very thin: roughly 30 randomised records against several thousand for resistance training generally. That is not a criticism of kettlebells, which load a movement like any other implement. It means claims specific to them usually rest on very little.
- Is resistance training safe for older adults?
- The trial record is reassuring and incompletely reported. Serious adverse events are not raised in supervised trials, but a large share of resistance training trials in older adults never mention adverse events at all, which makes the safety literature thinner than it looks. Supervision is the common factor in the trials that pushed hardest.
